Capability Over Liability

Nobody wants to be the guy who slows the group down. The one who's strong in the gym but useless in the field, on the mountain, at work, or when it truly matters. If that thought's ever crossed your mind, even for a second, keep reading.
The False Choice
Most running plans make you pick a lane. Train for a fast 5km, or train for a solid 10km, but don't expect to be good at both, because apparently that's not how it works.
We don't buy that, and here's why.
A strong 5km proves you can operate at the top end when it matters. A genuine 10km proves you can sustain output over time. Together they're a more honest test of real capability, tactical or everyday, than either one alone. Speed without endurance means you're fast until the situation demands more than a few minutes of effort. Endurance without speed means you can go forever but you're never actually dangerous at the top end. Neither one on its own tells you the whole story. Together, they do.
That's not a compromise between two goals. That's what real capability actually looks like.
Talk is cheap, here's the work that actually builds it.
The Session
Here's a session built to train exactly that, straight from the work we've been putting together.
Aim: Build your aerobic threshold and pacing ability. Each rep should feel comfortably hard while holding back from true race pace.
Warm Up
10 minutes light jogging, building to a moderate pace by the final few minutes.
2 rounds:
- 10 leg swings per leg, front to back
- 10 leg swings per leg, side to side
- 20 walking lunges with a twist
- 20 glute bridges
- 40 calf raises
1 round:
- 20m high knees
- 20m butt kicks
- 4 x 70m relaxed strides, building to about 80% pace
Workout
4 x 7 minutes | RPE 6-7 | 90 seconds easy jog between reps
For those of you new to RPE (rate of perceived exertion) it is a subjective tool based on how YOU feel. For this workout, an RPE of 6-7 looks like a moderate level of effort while still being able to speak in sentences. If you can't speak in sentences while running, you're working too hard, dial it back.
What It's Actually Teaching You
On paper this looks simple, and it is. But simple doesn't mean easy.
The real target here isn't just fitness, it's pacing. RPE 6-7 means comfortably hard, not race pace, not redlining. It's a deliberate hold, four times over, and that's the part most guys have never actually trained.
Almost everyone runs one of two ways, flat out until they blow up, or so conservative they never find out what they're actually capable of. Neither one builds real capability. What builds it is knowing exactly how hard you can push and being disciplined enough to hold your pace, rep after rep, without emptying the tank and redlining.
That discipline is what turns into a strong 5km and a genuine 10km run time. You're not training two separate skills here. You're training the one skill, pacing under sustained effort, that both of them actually depend on.
